Healthiest High Protein Subway Wraps According to Dietitian
Subway wraps are an easy go-to when you want something filling without going for a full footlong. There are many wraps’ options to order, but what’s the healthiest and have decent amount of protein?
We got input from Gianna Totillo MS, RD, CDN, a registered dietitian at The Diva Dietitian, to figure out which wraps are actually worth ordering.
What Makes a Subway Wrap “Healthy”?
According to Gianna Totillo the key factors to evaluate for a high protein healthy wrap are:
- Total calories
- Sodium content
- Protein
- Fiber
- Added sugar
This matters more than most people realize. At chain restaurants, the options marketed as “healthier” are often the ones loaded with the most sodium a trade-off that’s easy to miss when you’re focused on calorie counts alone.
Quick Comparison
Let’s take a quick look at Gianna Totillo’s top wrap choices:
| Wrap | Calories | Protein | Total Fat | Sodium | Added Sugar |
|---|---|---|---|---|---|
| Grilled Chicken | 680 | 48g | 31g | 1240mg | 1g |
| Roast Beef | 660 | 48g | 27g | 1600mg | 6g |
| Oven Roasted Turkey | 610 | 38g | 27g | 1660mg | 3g |
| B.M.T. | 610 | 27g | 36g | 1500mg | 3g |
| Baja Chicken Protein Pocket | 330 | 24g | 13g | 750mg | 0g |
1. Grilled Chicken Wrap
Gianna’s first choice is the Grilled Chicken wrap as it contains 680 calories, including 48g of protein, 3g fiber, 1g added sugar, and sodium content at 1240mg per 12″ wrap.
At 48 grams of protein, this wrap is genuinely impressive that’s close to a full day’s protein requirement for many people in a single meal. The 1g of added sugar is also notable; many sauced-up wraps sneak in far more. And at 1240mg sodium, it’s on the higher end in absolute terms, but it’s among the lowest you’ll find at Subway for a protein-forward wrap.

2. Roast Beef Wrap
The Roast Beef wrap matches the Grilled Chicken almost calorie for calorie at 660 calories, and it's equally impressive on protein 48g, which is again outstanding for a fast-food wrap. Fat is moderate at 27g, and with only 6g of added sugar it stays pretty clean.
The one thing to watch is sodium at 1600mg, it's noticeably higher than the Grilled Chicken, so if you're already eating salty food elsewhere in your day, keep that in mind. But as far as the overall package goes high protein, decent fiber, low added sugar this is a very solid wrap.

3. B.M.T. Wrap
Pepperoni, salami, and ham in one wrap means more fat (36g) and protein at 27g. Sodium sits at 1500mg which sounds better than the Roast Beef on paper, but the fat and saturated fat numbers are the highest here at 36g and 12g respectively.
That said, 610 calories for a wrap with three meats is not outrageous, and the added sugar is just 3g. If the B.M.T. is your favorite and you're not ready to give it up, the move is to skip creamy sauces and go light on cheese that's where most of the extra fat is coming from.
| Nutrient | Amount Per Serving | % Daily Value* |

4. Oven Roasted Turkey Wrap
610 calories, 38g protein, 27g fat, and 3g added sugar. Nothing jumps out as bad; nothing is extraordinary either.
But it is one of the leanest options on the menu. Turkey is a naturally low-fat protein, making this a smart pick if you're watching fat intake specifically.
| Nutrient | Amount Per Serving | % Daily Value* |
|---|---|---|
| Calories | 610 | — |
| Calories from Fat | 243 | — |
| Total Fat | 27.0g | 35% |
| Saturated Fat | 8.0g | 40% |
| Trans Fat | 1.0g | — |
| Cholesterol | 85.0mg | 28% |

Totillo flags the sodium problem with deli meats:
"With deli meats and other processed foods, you want to take their sodium content into account as well. Oftentimes, the seemingly 'healthiest' options on the menu at a chain restaurant contain the highest amounts of sodium on the menu."
This is a real pattern at Subway, low-calorie doesn't always mean low-sodium and for anyone managing blood pressure or watching cardiovascular health, sodium deserves just as much attention as calories.
5. Baja Chicken Protein Pocket
| Nutrient | Amount Per Serving | % Daily Value* |
|---|---|---|
| Calories | 330 | — |
| Calories from Fat | 117 | — |
| Total Fat | 13.0g | 17% |
| Saturated Fat | 5.0g | 25% |
| Trans Fat | 0.0g | — |
| Cholesterol | 70.0mg | 23% |
| Sodium | 750.0mg | 33% |
| Total Carbohydrate | 30.0g | 11% |
| Dietary Fiber | 2.0g | 7% |
| Sugars | 2.0g | — |
| Added Sugars | 0.0g | 0% |
| Protein | 24.0g | 48% |
| Vitamin A | — | 15% |
| Vitamin C | — | 8% |
| Calcium | — | 15% |
| Iron | — | 15% |
The Protein pocket uses a smaller wrap format with less filling, which cuts calories roughly in half compared to a standard wrap while keeping protein solid at 24g. It won't keep you as full as the Grilled Chicken wrap, but it's the pick if you're in a calorie deficit or just want something lighter.
What About Sauces and Dressings?
Customization is one of Subway's biggest selling points, but it's also where a healthy wrap can quietly go over the limits. Totillo's guidance here is practical:
- Oil-based or creamy dressings (ranch, chipotle mayo, Caesar) add significant calories from fat.
- Sweeter dressings (honey mustard, sweet onion) add calories from sugar.
- Most condiments in general add sodium.
The safest moves are mustard, vinegar, or a light drizzle of olive oil if you are strict with your diet. Load up on free vegetables spinach, lettuce, tomatoes, cucumbers, peppers to add volume, fiber, and flavor without meaningfully changing the nutrition numbers.
